Great exercises and stretches that can be easily done throughout the day to strengthen and loosen my hip flexors. i have very tight hip flexors so it's very helpful for me knowing these exercises and stretches. I’m a runner and started experiencing some familiar tightness in my hip and started getting worse everyday I ran. It’s always gotten sore after running for a long extent for the last 4 years or so. I’m glad I found this page because all of these stretches helped me realize what needed to be stretched and how tight I really was! I hope this will fix my overwhelming soreness. Thank you!
Honestly, I am new to a lot of this stuff, so I am definitely not an expert on the subject. However, I have been doing some research on the matter, and it seems most people recommend stretching the opposing muscle group in such cases. For example, if you injured your hamstring, you would stretch your thigh. You would also want to stretch the surrounding muscle groups, seeing as how our entire body is fit together, so that every part of your body affects every other part. I realize that by now you are probably back to skating, but for anyone else who reads this and has a similar issue, I would still suggest looking into it a bit, as, like I said, I am new to a lot of stuff (PE was about as far as I got when it came to exercise, until almost two months ago, when I found crossfit), but at least it’s a start.
Sit on floor with knees bent and shins stacked with right leg on top. Use your hand to position right ankle on left knee. Ideally, the right knee will rest on the left thigh, but if your hips are tight, your right knee may point up toward the ceiling (overtime, as your hips become more open, your knee will lower). Keeping your hips squared to the front of the room, hinge at the hips and slowly walk hands slightly forward. If this is enough of a stretch, hold here, or fold your torso over your thighs to go deeper. Hold for at least 30 seconds, then repeat on opposite side.

Tight hip flexors occur for a variety of reasons. Those who run frequently or engage in other activities that put strain on the hip flexors are likely to experience hip flexor tightness at one time or another. A blow to the hip or poor conditioning can also be causes of tight hip flexors. These causes can usually be attributed to tiny tears that occur to our hip flexors through rigorous activity.

Sit on the ground with your legs straight out in front of you. Bend both knees to bring your feet together, heel to heel and toes to toes. Using your hands, “open” your feet like you are opening a book. This will cause the knees to lower toward the floor. You can also use your arms to put gentle pressure on your knees to push them toward the floor and intensify the stretch. Keep your back straight and don’t huch forward. Breath deeply.
The rectus femoris is one of the four quadriceps muscles -- the quadriceps are the major muscle group of the front of the upper leg. The rectus femoris attaches to the anterior inferior -- the part toward the feet -- portion of the iliac crest and runs to the base of the patella, also known as the knee. The femoral nerve supplies the rectus femoris with nerves. This is the only muscle that crosses the hip joint, which enables it to work as a hip flexor and a knee extender muscle.
Approximately 15 degrees of hip extension is required to walk normally. If hip flexors are tight then in order to walk, compensatory movement needs to take place through the lower back causing back pain and premature disc degeneration. Like other joints, if we fail to take them through their full range on a regular basis we eventually lose mobility.
There is no simple orthosis for the management of isolated paralysis of the hip flexor muscles. While the hip guidance and reciprocating gait orthoses mechanically assist hip flexion (see p. 115), neither is prescribed solely for this purpose. Rather they are prescribed for patients with extensive bilateral lower limb paralysis who also require orthotic support around the knees and ankles.
Lie on your back with your knees bent and feet flat on the floor. Place left ankle right below right knee, creating a “four” shape with left leg. Thread left arm through the opening you created with left leg and clasp hands behind right knee. Lift right foot off floor and pull right knee toward chest, flexing left foot. Hold for 30 seconds, then repeat on opposite side.
Weak glute (or buttocks) muscles also contribute to tight hip flexors. Unfortunately, it’s a self-perpetuating problem, since tight hip flexors can cause weak glutes. Strengthening the glute muscles—which often don’t get as much exercise as other key running muscles such as the hamstrings, quads, and calves—is an effective way to relieve stress on the hip flexors.
Frequently, I find that these individuals have increased TONE (resting muscle tension) due to poor core stabilization. In response to this dysfunction, the body increases tone in the hip flexors to help create some stabilization. In treating these individuals, I want to decrease tone of these muscles and then follow that up with specific exercises that help them develop better core control.
The psoas, our primary hip flexor, is usually the weakest of the five flexors, and the other four hip flexors have to work more as a result. To test if this is the case for you, lift one knee well above 90 degrees and hold it there, ensuring that you do not compensate by moving your pelvis or leaning forward. If holding this for more than a few seconds is painful or impossible for you, your psoas suck. You are going to have serious trouble squatting to parallel or lower if these muscles can't do their job properly.
The tensor fascia lata (TFL), quadriceps, and sartorius muscles comprise what I call the big three hip flexors. These muscles are often overlooked in rehabilitation with more focus placed on a fourth hip flexor, the iliopsoas. In my opinion, though, these three hip flexors cause much more damage due to their size, the fact that they alter pelvic and knee mechanics, and their involvement in just about everything we do with our legs.
Pull your shoulder blades down and back and reach down with both hands to grab the back of your left thigh to pull your knee toward your chest. Keep the right leg straight and push the back of the right heel into the ground; feeling your right glute muscle contract. Keep your abs and core tight and as your hip relaxes, pull it in closer if possible. Repeat on the opposite leg.
Lay on your back on your mat and pull your knees to your chest. Place your hands on the inside arches of your feet and open your knees wider than shoulder-width apart. Keeping your back pressed into the mat as much as possible, press your feet into hands while pulling down on feet, creating resistance. Breathe deeply and hold for at least 30 seconds.
You can strain or tear one or more of your hip flexors when you make sudden movements such as changing directions while running or kicking. Sports and athletic activities where this is likely to occur include running, football, soccer, martial arts, dancing, and hockey. In everyday life, you can strain a hip flexor when you slip and fall, for example.
The iliopsoas muscle group consists of two muscles: the psoas muscle and the iliac muscle. These muscles work together to help the hip flex. The psoas muscle connects to the lumbar vertebrae L1 through L5. The other end of the psoas muscle connects to the tendon on femur bone. The lumbar plexus, a nerve bundle that originates at the middle of the spine, supplies the psoas with nerves. The iliac muscle connects to the ilium, the largest bone of the pelvis, on the top and runs under the psoas to the same tendons of the femur bone as the psoas muscle. The nerves of the iliac muscle are supplied by the femoral nerve, which is located in the leg.
One way to effectively “stretch” the hip flexors is to get the pelvis back to neutral, potentially even into a posterior tilt, while firing the living hell out of your glutes. I’m not simply talking about maximal voluntary contraction. I’m talking cracking walnuts with your cheeks. Making a tonne of coal turn into three carats worth of diamonds, that kind of pressure.
The main work of your hip flexors is to bring your knee toward your chest and to bend at the waist. Symptoms associated with a hip flexor strain can range from mild to severe and can impact your mobility. If you don’t rest and seek treatment, your hip flexor strain symptoms could get worse. But there are many at-home activities and remedies that can help reduce hip flexor strain symptoms.
Start in a runner’s lunge, right leg forward with knee over ankle and left knee on ground with top of your foot flat on the mat. Slowly lift torso and rest hands lightly on right thigh. Lean hips forward slightly, keeping right knee behind toes, and feel the stretch in the left hip flexor. Hold here, or for a deeper stretch, raise arms overhead, biceps by ears. Hold for at least 30 seconds, then repeat on opposite side.
Athletes with marked weakness of the hip abductors will exhibit the classic Trendelenburg gait pattern. Hallmarks of the Trendelenburg gait pattern are depression of the swing phase pelvis (as the stance phase hip abductors cannot resist the pull of gravity on the unsupported side of the body).4,8,13 Athletes often find ways to compensate for a relative weakness, such as with a compensated Trendelenburg gait pattern. With this pattern the athlete exhibits increased deviation of the body in the frontal plane toward the stance leg. This causes a decrease in the moment arm of gravitational forces pulling on the unsupported half of the body and a relative decreased load on the stance phase hip abductors (Table 12-1).8,13
Any/all of these will indicate that the client or athlete is attempting to compensate for the weak or under-active muscles. The TFL cramp is a classic illustration of synergistic dominance. A muscle cramps when attempting to shorten in a disadvantageous position. With the hip flexed above ninety, the TFL is already shortened and unable to produce the necessary force to hold in a position of poor leverage. The attempt results in cramping, much like a hamstring cramp in bridging when the glutes are under-active. The same effects are often seen when attempting hanging knee ups (an exercise we almost never do, as it teaches compensation), except the cramp or strain is in the rectus femoris.
A post-run stretch, followed by soft-tissue work with a foam roller, will help further loosen the hip flexors. This is especially important if you exercise before work, says Fitzgerald, because scar tissue and muscle adhesions form quickest when exercised muscles are suddenly held in a compressed position (i.e., your office chair). Walking breaks throughout the day will also help prevent these adhesions.
I like to think of myself as a powerful, modern Highland warrior, or maybe a Viking. Had I been born 1,100 years ago I would have leapt first off the longboat to battle hundreds of enemies with a giant axe, or so the fantasy goes. But, it didn't take strength coach Matt Wattles long to put a pin in that balloon. All he had to do was ask me to raise my toes all the way up to his hands, and in an instant, I felt like a senior citizen with a hip replacement. That movement was hard.
The hip is a very stable ball and socket type joint with an inherently large range of motion. The hip contains some of the largest muscle in the body as well as some of the smallest. Most people lack mobility due to a relatively sedentary lifestyle. Periods of prolonged sitting results in tightness of the hip flexors and hamstrings. Tightness in the muscles and ligaments can created joint forces that result in arthritis, postural problems, bursitis, and mechanical back pain.
Unfortunately hip mobility issues like these are some of the most common problems I see in the weightlifting population. However, the issues manifest differently in different people. In some, it's a basic inability to descend below parallel—or anywhere near it—in squat variations. In others, it can contribute directly to debilitating lower back pain, even in people who spend hours every week strengthening their backs.
5. Feel free as a bird. Open up those hips with yoga’s pigeon pose! Start on all fours with hands below the shoulders and knees below the hips. Bring the right knee forward until it touches the right hand and place the leg flat on the ground across the body (the right foot is now on the left side of the body, parallel to the front of the mat). Drop left leg to the ground, and extend it back with toes turned under. Keep the hips level, inhale, and walk hands forward. Exhale, and fold the torso over, lowering elbows to the floor. Stay in this position for 5-10 breaths before coming back up to switch sides.
